When we first started selling sports supplements more than 20 years ago, creatine dosing seemed relatively simple. The standard advice was to start with a loading phase of around 20g per day, usually split into four servings, before dropping down to a maintenance dose of around 5g per day.
Today, things seem considerably more complicated.
Some creatine supplements recommend just 3g per day. Others recommend 5g. You'll increasingly hear coaches and athletes suggesting 10g, while social media is now full of people taking 20g or more every day - often because of emerging research into creatine's potential effects on the brain as well as the muscles.
So has the science really changed, or are we overcomplicating one of the most extensively researched supplements in sports nutrition?
The interesting thing is that there isn't necessarily a single "correct" creatine dose for everyone. Research shows that relatively modest daily doses can increase muscle creatine stores, while higher doses can achieve saturation much faster. Body size may also matter, and some of the newer research into cognitive effects is investigating doses considerably higher than those traditionally used for sports performance.
There's also a good reason why you'll see some products recommending 3g rather than 5g. Three grams isn't simply an underdosed serving designed to make a tub last longer: 3g per day is an established effective intake, and it's also the amount associated with the authorised European performance claim for creatine.
In this article, I'm going to look at what the research actually tells us about 3g vs 5g vs 10g of creatine per day, whether a loading phase is worthwhile, when higher doses might make sense and whether the recent trend towards taking 20g or more for brain health is really supported by the evidence.
Ultimately, I want to answer a much simpler question:
How much creatine should you actually take each day?
TL;DR
For most people taking creatine for strength, muscle growth or sports performance, 5g of creatine monohydrate per day remains a simple and effective recommendation. But that doesn't mean everyone needs exactly 5g.
- ✔ 3g per day works. It's an established effective dose and, taken consistently, can gradually increase muscle creatine stores.
- ✔ 5g per day is a sensible default for most adults. It's simple, inexpensive and comfortably within the commonly recommended maintenance range.
- ✔ 10g isn't automatically better than 5g. It may make sense for some larger athletes, but there's little reason to expect doubling your maintenance dose to double your strength or muscle-building results.
- ✔ You don't need to load creatine. A traditional loading phase of around 20g per day for 5-7 days simply increases muscle creatine stores more quickly. Taking 3-5g every day gets you to a similar place more gradually.
- ✔ 20g per day isn't necessary for normal sports performance. Higher doses are being investigated for potential cognitive effects and in situations such as sleep deprivation, but that doesn't mean everyone should routinely take 20g for "brain health".
- ✔ Consistency matters more than perfect timing. For most people, taking an appropriate dose every day is far more important than worrying about exactly when they take it.
My practical starting point for most people would still be 5g of creatine monohydrate every day, with no loading phase required unless you specifically want to saturate your muscle creatine stores more quickly.
Why Is 5g the Standard Creatine Dose?
Five grams has become such a familiar creatine serving that it's easy to assume there must be something particularly significant about that exact amount. In reality, 5g is better thought of as a convenient practical dose rather than a magic number.
The body already contains creatine, with the majority stored in skeletal muscle as free creatine and phosphocreatine. We also obtain some creatine naturally from foods such as meat and fish, while the body produces the remainder itself. Supplementation allows us to increase muscle creatine stores beyond the levels normally achieved through diet and natural production alone.
Much of the early creatine research used 5g servings as part of a loading protocol - typically four servings per day to provide around 20g in total. Once muscle creatine stores were elevated, considerably smaller daily amounts could then be used to maintain them.
Over time, 3-5g per day became the commonly recommended maintenance range. Five grams sits conveniently at the top of that range, requires no calculation based on body weight and is still a relatively small and inexpensive daily serving. It's therefore easy to see why it became the default recommendation used by so many athletes, coaches and supplement companies.
Importantly, that doesn't mean taking less than 5g is ineffective or that taking more than 5g is necessarily better. The amount required to maintain elevated creatine stores can vary with factors such as body size and muscle mass, which is why looking at 3g, 5g and 10g as completely separate "effective" or "ineffective" doses can be misleading.
Five grams became the standard largely because it's a simple, well-established dose that works well for most people - not because the research identified 5g as a precise threshold below which creatine suddenly stops working.
Is 3g of Creatine Enough?
One of the most common questions around creatine dosage is whether 3g per day is actually enough. With 5g so often treated as the standard serving, it's easy to assume that products recommending 3g are providing less than an effective dose.
The research suggests otherwise.
One of the classic studies on creatine supplementation compared different strategies for increasing muscle creatine stores. While taking 20g per day produced a rapid increase, the researchers also found that taking just 3g per day increased muscle creatine by around 20% over 28 days. In other words, the lower daily dose still worked - it simply took longer to produce the increase.
Three grams also has particular significance for supplement manufacturers in the UK and Europe. The authorised health claim that creatine increases physical performance in successive bursts of short-term, high-intensity exercise can only be used on products providing a daily intake of 3g of creatine, with consumers informed that the beneficial effect is obtained at that intake.
That's one reason you'll often see 3g used as the recommended daily serving on creatine products. It isn't necessarily an attempt to make the tub last longer or reduce the cost per serving - it's a dose with both scientific and regulatory support.
Would I personally choose 3g or 5g? For most adults, I'd still favour 5g simply because creatine monohydrate is inexpensive, well studied and 5g comfortably covers the commonly recommended maintenance range without needing to worry too much about differences in body size. But I wouldn't consider a consistent 3g daily intake to be ineffective.
There's another practical point here too. Creatine works through gradually increasing and then maintaining creatine stores rather than producing an immediate effect each time you take it. That means consistently taking 3g every day is likely to be considerably more useful than occasionally taking a larger dose and frequently forgetting it.
So, is 3g of creatine enough? For many people, yes. Research shows that 3g per day can effectively increase muscle creatine stores over time. Five grams remains my preferred simple recommendation for most adults, but 3g shouldn't be dismissed as an underdosed serving.
5g vs 10g Creatine: Is More Actually Better?
If 5g of creatine works, it seems reasonable to wonder whether taking 10g might work even better. This is an increasingly common recommendation online, with some coaches and athletes arguing that the traditional 5g daily dose simply isn't enough.
For most people, however, there's an important problem with that logic: more creatine doesn't necessarily mean more benefit once your muscle creatine stores are already well maintained.
Creatine supplementation can only increase the amount of creatine stored within muscle to a certain point. Once those stores are sufficiently elevated, simply doubling your daily intake doesn't mean you'll store twice as much creatine, produce twice as much phosphocreatine or see twice the improvement in strength and muscle growth.
That's not to say 10g per day is an unreasonable dose. Body size and muscle mass are relevant, and the International Society of Sports Nutrition notes that larger athletes engaged in intense training may require 5-10g per day to maintain optimal whole-body creatine stores. A 110kg strength athlete carrying a large amount of muscle clearly isn't identical to someone weighing 60kg, so it makes sense that their requirements may not always be the same.
Where I'd be more sceptical is the idea that everyone should automatically increase from 5g to 10g because 10g must be "better". For an average-sized person already taking 5g consistently, there currently isn't compelling evidence that simply doubling the dose will produce meaningfully greater improvements in gym performance or muscle growth.
There are other reasons why higher creatine intakes are receiving attention, particularly research into brain creatine and cognitive function. That's a genuinely interesting area, but it's a different question from whether 10g builds more muscle than 5g, and I'll look at that separately later in this article.
For most people, I'd still consider 5g per day the sensible starting point. Ten grams may be appropriate for larger, more muscular athletes, but I wouldn't expect twice the dose to mean twice the results.
Should Creatine Dosage Depend on Body Weight?
Body weight is another reason why giving everyone exactly the same creatine dose isn't quite as scientific as it might appear.
Creatine requirements are related, at least to some extent, to the amount of muscle a person carries. Around 95% of the body's creatine is stored in skeletal muscle, so it makes sense that a large, muscular athlete may have a greater total creatine pool to maintain than a much smaller person.
This is reflected in research protocols, where creatine doses are sometimes calculated according to body weight rather than using a fixed amount. A commonly cited maintenance dose is around 0.03g per kg of body weight per day.
For example:
60kg: approximately 1.8g per day
80kg: approximately 2.4g per day
100kg: approximately 3g per day
120kg: approximately 3.6g per day
Those numbers might look surprisingly low if you're accustomed to taking 5g every day. This is partly because 0.03g/kg should be viewed as an approximate research-based maintenance dose rather than a precise formula for calculating the ideal creatine intake for every individual.
In practice, most people don't need to weigh themselves and calculate their creatine intake to the nearest fraction of a gram. A fixed daily dose is simpler, and the commonly recommended 3-5g range already works well across a wide range of body weights.
Where body size becomes more relevant is at the extremes. As mentioned above, the International Society of Sports Nutrition notes that larger athletes engaged in intense training may require 5-10g per day to maintain optimal or capacity whole-body creatine stores. In that situation, taking more than the standard 5g becomes considerably easier to justify.
It's also worth distinguishing body weight from muscle mass. Two people who both weigh 100kg could have very different amounts of skeletal muscle, so body weight alone isn't a perfect way of estimating creatine requirements either.
For most people, I don't think calculating creatine dosage according to body weight is necessary. A simple 5g daily serving remains a practical approach, while larger and particularly muscular athletes have a stronger case for considering a higher intake.
Do You Need a Creatine Loading Phase?
If you've been around sports supplements for a while, you'll probably remember when almost every tub of creatine came with instructions for a loading phase. The usual recommendation was around 20g per day for the first 5-7 days, followed by a much smaller daily maintenance dose.
That advice wasn't just supplement-industry marketing. Creatine loading genuinely works.
The traditional protocol is approximately 0.3g of creatine per kg of body weight per day for 5-7 days. In practice, this is commonly simplified to 20g per day, divided into four 5g servings. This can raise muscle creatine stores substantially within about a week.
The important point, however, is that loading isn't necessary to get the benefits of creatine.
A classic study by Hultman and colleagues demonstrated this particularly well. Taking 20g per day for six days increased muscle creatine by approximately 20%. But subjects taking just 3g per day achieved a similar increase more gradually over 28 days.
That gives us a useful way of thinking about creatine loading. It isn't really a more effective way of taking creatine in the long term; it's a faster way of reaching elevated muscle creatine stores.
There are situations where that could be useful. If you've never taken creatine before and have a competition or intensive training block approaching, for example, you may prefer to get your muscle stores elevated within a week rather than waiting several weeks.
For someone planning to take creatine consistently for months or years, I'm less convinced there's much practical need. Taking your normal daily dose from the beginning is simpler, avoids having to remember four separate servings and will gradually achieve the same objective.
Loading can also cause a relatively rapid increase in body weight as additional creatine and water are stored within muscle. That's not necessarily a negative - increased intracellular water is a normal consequence of increasing muscle creatine stores - but it may be something to consider if body weight matters for your sport.
So, do you need to load creatine? No. If you want to maximise muscle creatine stores as quickly as possible, loading around 20g per day for 5-7 days is an established way to do it. If you're in no hurry, simply taking your regular daily dose will get you there more gradually.
Is 20g of Creatine a Day Worth Taking?
Twenty grams of creatine per day isn't a new idea. As we've already seen, it's been used for decades as a short-term loading dose. What's relatively new is the suggestion that some people should continue taking doses this high every day.
For increasing muscle creatine stores and improving exercise performance, I don't see a compelling reason for most people to do this.
Once muscle creatine stores are sufficiently elevated, continuing to consume 20g every day doesn't mean they will simply keep increasing. This is why traditional creatine protocols reduce the dose after the loading phase rather than maintaining 20g indefinitely.
That's an important distinction when you see somebody recommending 20g online. A dose can be useful for rapidly loading muscle creatine stores without being necessary as a long-term maintenance dose.
Higher intakes aren't necessarily unsafe simply because they're higher. Creatine monohydrate has an unusually extensive safety record, and research reviewed by the International Society of Sports Nutrition has included considerably higher doses than the usual 3-5g maintenance intake without identifying evidence of harm in otherwise healthy people.
But "apparently safe" and "worth taking" are two different questions. If 5g is already sufficient to maintain elevated muscle creatine stores for an average-sized person, taking four times as much every day needs to offer some additional benefit to justify doing so.
This is where the current debate around creatine becomes more interesting. Muscle isn't the only tissue that uses creatine. The brain does too, and increasing brain creatine concentrations appears to be more difficult than increasing creatine within skeletal muscle. This has led researchers to investigate higher doses and longer supplementation periods, and it's one of the reasons 10g, 20g and even larger doses are now being discussed.
However, we need to be careful not to jump from "higher doses are being studied" to "everyone should take 20g per day". Those are very different conclusions.
If your goal is primarily strength, muscle growth or high-intensity exercise performance, I don't currently see a good reason for most people to take 20g of creatine every day indefinitely. Whether higher doses make sense specifically for cognitive performance and brain health is a more interesting question - and one where the evidence is considerably less straightforward.
Creatine and Brain Health: Do Higher Doses Make Sense?
For most of the time I've worked in sports nutrition, creatine has primarily been discussed as a supplement for muscles and exercise performance. More recently, however, interest in creatine's potential effects on the brain has increased considerably - and this is probably the main reason you're now seeing recommendations to take substantially more than the traditional 3-5g per day.
There is a legitimate scientific basis for this interest. The brain requires a continuous supply of energy and, just like skeletal muscle, uses the creatine-phosphocreatine system to help rapidly regenerate ATP. Research also shows that creatine supplementation can increase creatine concentrations within the brain, although the response appears to be smaller and less predictable than it is in muscle.
The evidence for improved cognitive performance is promising, but not yet conclusive.
A 2024 systematic review and meta-analysis of 16 randomised controlled trials involving 492 participants found that creatine supplementation produced significant improvements in memory, as well as some measures of attention and information-processing speed. However, it found no significant improvement in overall cognitive function or executive function, and the researchers rated much of the evidence outside memory as low certainty.
Another systematic review published in the same year reached a more cautious conclusion. It confirmed that supplementation can increase brain creatine concentrations, but described the evidence for improvements in cognition as equivocal. Interestingly, it suggested that the benefits may be more apparent when the brain is under some form of stress rather than in healthy, well-rested people.
What About High-Dose Creatine and Sleep Deprivation?
This is where some of the recent excitement around high-dose creatine becomes particularly interesting.
In a 2024 study, researchers gave participants a single dose of 0.35g of creatine per kg of body weight during 21 hours of sleep deprivation. That's around 24.5g for a 70kg person. The creatine altered measures of brain energy metabolism and partially reduced the deterioration in cognitive performance caused by sleep deprivation.
A subsequent study using a lower single dose of 0.2g/kg also found that creatine reduced deterioration in several cognitive tasks during sleep deprivation, although the effects were less pronounced than with the higher dose.
These are fascinating findings, but they're also quite easy to misinterpret. The studies weren't showing that taking 20-25g of creatine every day makes a healthy, well-rested person's brain work better. They were testing unusually high single doses in people who had been deliberately deprived of sleep - a situation in which the brain was under considerable metabolic stress.
That's a very different proposition from recommending 20g every morning as a general nootropic or long-term "brain health" dose.
It's entirely possible that future research will identify circumstances where higher creatine doses are useful for the brain, or particular groups who benefit more than others. At the moment, however, I think social media recommendations are running somewhat ahead of the evidence.
My view is that the potential cognitive benefits of creatine are another good reason to be interested in the supplement, but not yet a convincing reason for the average person to increase from 5g to 10g or 20g per day. Higher-dose creatine for cognition is an interesting area of research rather than an established daily dosing recommendation.
Can You Take Too Much Creatine?
Given that creatine has such a strong safety record, it's tempting to assume that if 5g is good, taking considerably more can't do any harm. For healthy adults, creatine monohydrate is generally considered very well tolerated, but that still doesn't mean there's a benefit to taking unnecessarily large amounts.
One of the more immediate problems with higher doses is digestive discomfort. Creatine can cause diarrhoea, bloating or stomach upset in some people, particularly when a large amount is taken in a single serving. One study comparing different dosing strategies found that 10g taken as a single dose caused significantly more diarrhoea than splitting the same daily amount into two 5g servings.
If you are using a higher daily intake - during a loading phase, for example - splitting it into several smaller servings therefore makes considerably more sense than taking the entire amount at once.
Does Creatine Damage Your Kidneys?
This is probably the most persistent safety concern surrounding creatine, but research in healthy people is reassuring.
There is an important complication when interpreting blood tests. Creatine can cause a modest increase in serum creatinine, which is commonly used as a marker when assessing kidney function. Creatinine is also a breakdown product of creatine, however, so an increase in serum creatinine while supplementing doesn't automatically mean the kidneys have been damaged.
Recent systematic reviews and meta-analyses have found small increases in serum creatinine following creatine supplementation without corresponding evidence of impaired kidney filtration when other measures are considered. This is why it's useful to tell your doctor that you take creatine if you're having kidney function blood tests interpreted.
That reassurance applies primarily to otherwise healthy people. Anyone with existing kidney disease or another medical condition that could affect kidney function should discuss creatine supplementation with their doctor rather than assuming that evidence from healthy athletes necessarily applies to them.
For most healthy adults, the more relevant question isn't really "How much creatine can I safely take?" but "How much do I actually need?" Taking substantially more than the amount required to maintain elevated creatine stores may simply increase cost and the likelihood of digestive side effects without providing additional benefit.
In practical terms, there's little reason to chase very high creatine doses simply because they appear to be safe. Use enough to achieve your objective, and if you do take a higher daily amount, splitting it into smaller servings is likely to be better tolerated.
Practical Creatine Dosage Recommendation
After looking at the research, I don't think creatine dosing needs to be as complicated as it's sometimes made to sound.
If you're a healthy adult taking creatine primarily to support strength, muscle growth or high-intensity exercise performance, my practical recommendation would be 5g of creatine monohydrate every day.
That's not because 5g is a magic number or because everyone needs exactly the same amount. It's simply a convenient dose that falls comfortably within the established maintenance range and should be sufficient for the vast majority of people without needing to calculate anything according to body weight.
3g per day: An effective dose and perfectly reasonable if that's the serving your creatine product provides.
5g per day: My preferred simple recommendation for most adults.
5-10g per day: Potentially more appropriate for particularly large or muscular athletes.
Around 20g per day for 5-7 days: An optional loading strategy if you want to increase muscle creatine stores more quickly. Split this across several smaller servings rather than taking 20g at once.
10-20g+ per day for cognitive benefits: Interesting from a research perspective, but I don't think the current evidence is strong enough to recommend these doses routinely for brain health.
I also wouldn't worry too much about creatine timing. Creatine isn't like a pre-workout where you're looking for an immediate effect from that particular serving. The objective is to increase and maintain your body's creatine stores, so consistency matters far more than whether you take it before training, after training or at another convenient time of day.
I'd therefore choose a time you're likely to remember and take it consistently, including on rest days.
And unless you have a particular reason to do otherwise, I'd stick with creatine monohydrate. It's the form used in the overwhelming majority of the research and remains the benchmark against which alternative forms of creatine need to be judged.
So, despite all the newer discussion around creatine dosing, my advice hasn't changed dramatically from what I would have given many years ago: for most people, take 5g of creatine monohydrate every day and don't overcomplicate it.
